Energy Gels vs. Real Food for Endurance Fueling: A Dietitian’s Comparison

Ask ten endurance athletes whether they fuel with gels or real food and you’ll get ten different answers — and most of them are right, at least for that athlete. As a dietitian who has spent years helping runners, cyclists, and triathletes build fuelling strategies that actually survive race day, I don’t think this is really a debate about which product is "better." It’s a debate about which tool fits which situation. Here’s how I actually help clients decide.

How Your Gut Absorbs Carbohydrate During Exercise

The starting point for any fuelling comparison is basic gut physiology, because it explains almost everything else. Carbohydrate crosses the gut wall using two separate transport pathways: one (SGLT1) moves glucose, and it saturates at roughly 60 grams per hour — eat more glucose-only fuel than that and the excess simply isn’t absorbed any faster, it just sits in the gut and raises your risk of bloating and cramping. A second pathway (GLUT5) moves fructose independently, so when glucose and fructose are combined — commonly in roughly a 2:1 ratio — both pathways work at once and total carbohydrate absorption can rise to around 90 grams per hour. This is precisely why most commercial gels are formulated as glucose-fructose blends rather than pure glucose: it isn’t marketing, it’s transporter biology.

Real food doesn’t hand you this ratio on a nutrition label the way a gel does. A banana, a handful of dates, or a rice cake with honey each supply a different glucose-to-fructose mix, plus fiber, water, and sometimes a little fat or protein that a gel strips out entirely. That variability is the core trade-off: gels give you a precise, repeatable carbohydrate dose; real food gives you a food.

Where Gels Win: Precision and Speed

Gels exist to solve a specific problem — getting a known quantity of fast carbohydrate in without breaking stride, chewing, or digging through a pocket. That makes them the practical choice in a few clear situations:

  • Race-pace efforts. At marathon pace or harder, blood flow is diverted away from the gut toward working muscle, and digestion slows. A gel’s simple carbohydrate profile asks less of a gut that’s already under strain.
  • Precise carbohydrate targets. If you’re deliberately aiming for 60–90 grams of carbohydrate per hour, a gel’s labeled dose is easier to hit consistently than eyeballing a portion of dried fruit mid-ride.
  • Cold or technical conditions. Gels don’t need chewing, don’t crumble, and pack down small — useful on technical trail sections or when hands are cold.

Where Real Food Wins: Tolerance and Sustainability

The trade-off shows up over longer durations. Several gels in a row, hour after hour, can produce what athletes describe as flavor and texture fatigue — the same overly sweet, syrupy sensation becomes genuinely hard to stomach, sometimes literally. This is where real food earns its place, particularly in ultra-distance events or long, lower-intensity training rides where gut blood flow isn’t as restricted:

  • Slower, steadier release. The fiber, fat, and protein in whole foods slow gastric emptying, which can mean a more gradual energy delivery during long, moderate-intensity efforts where speed of absorption matters less than staying power.
  • Psychological relief. Athletes on multi-hour events consistently report looking forward to a real bite of food in a way they never look forward to another gel — a genuine motivational lift late in a long day.
  • Lower ingredient cost per fuelling hour. A homemade rice cake or a banana costs a fraction of a branded gel packet, which matters over a full training block’s worth of long sessions.

The same fiber that makes real food more filling can also work against it. High-fiber options like dried fruit have been associated with more gastrointestinal discomfort during running than lower-fiber sports products, precisely because fiber slows things down at a moment when your gut wants speed, not bulk. This is why I generally steer clients away from very high-fiber whole foods as go-to race fuel, even though those same foods are excellent everyday choices.

How I Actually Build a Client’s Plan

In practice, almost none of my endurance clients end up as purists in either direction. The pattern that works most consistently mirrors what many experienced ultra-distance athletes do instinctively: lean on gels when the pace is hard and precision matters most, and bring in real food during the steadier middle stretches of a long event or training day, when a slower release and a mental break from sweetness both help. What matters far more than which camp you’re in is testing your specific combination, in training, at race-relevant intensity, well before it counts. Your gut’s tolerance for any given fuel source is trainable and highly individual — the only way to know what yours can handle is to rehearse it, not read about it.

Whichever direction you lean, the underlying goal for endurance fuelling is always the same: get carbohydrate in reliably enough, and comfortably enough, that fuelling never becomes the reason your race or long session falls apart.

A Few Practical Notes Before Race Day

A couple of details matter regardless of which fuel source you pick. Gels are concentrated, so they generally need to be taken with water — consuming one without fluid can pull water into the gut and worsen the very GI symptoms you’re trying to avoid. Real food, meanwhile, needs a dry run in training at the actual pace and heat you expect to race in, not just on an easy recovery jog, because gut tolerance shifts noticeably as intensity climbs. And if you’re switching from one strategy to the other mid-season — say, moving from gel-only marathons into your first ultra — give yourself several long sessions to recalibrate rather than trusting a plan you’ve only read about. The fuel that works on paper is only useful if your gut agrees with it on the day that counts.
