Carbohydrate is the centerpiece of taper week eating, and the framework generally has two phases.
For the earlier part of taper — roughly days four through seven before the event — carbohydrate needs sit close to normal endurance-training levels, often cited in the 7–10 grams per kilogram of body weight per day range, built from nutrient-dense sources like oats, rice, potatoes, whole fruit, and whole grains. This is still a real eating window, not a restriction phase.
In the final 24–48 hours before the event, the target typically climbs higher — sports nutrition guidance commonly cites 7–12 grams per kilogram per day — and the type of carbohydrate matters more than in the earlier taper. Muscle glycogen synthesis isn’t instant; it takes roughly a day and a half of consistent intake to fully top off stores, which is why a single large pasta dinner the night before a race is not, on its own, an adequate carb-loading strategy. Protein still matters through all of this — commonly cited guidance sits around 1.6–2.2 grams per kilogram per day — to support the muscle repair your reduced training is trying to protect.

Every athlete’s exact numbers depend on body size, sport, and how their gut tolerates fiber, but the shape of a sound taper week framework looks like this:

The Scale Will Move — Here’s Why That’s Not Fat
One of the most persistent taper week fears is weight gain, and it stops a lot of athletes from eating enough. Here’s the physiology behind it: each gram of glycogen your muscles store is bound to roughly three grams of water. As carbohydrate intake rises and glycogen stores fill back up during taper, that water comes along with it. A pound or two of scale weight during taper week is very often stored fuel and fluid, not body fat — and it’s exactly what you want walking into race day. Restricting carbohydrate to avoid that number moving is one of the more counterproductive habits I see, because it directly undermines the glycogen stores the taper exists to build.
Five Taper Week Mistakes Worth Avoiding
- Cutting calories to match reduced training. Energy needs stay elevated for repair and glycogen storage even as training volume drops.
- Experimenting with new foods, supplements, or fueling products. Anything untested can trigger gastrointestinal upset at the worst possible time.
- Relying on one big carb-loaded meal the night before. Glycogen synthesis takes closer to 36–48 hours of consistent intake, not a single sitting.
- Overloading on fiber in the final days. High-fiber foods that are healthy in normal training can cause bloating and GI distress right before a race.
- Skipping hydration because training volume is down. Fluid needs actually rise as glycogen stores — and their bound water — increase.
Taper week nutrition isn’t about restraint; it’s about precision. The training block is finished doing its job. Your plate’s job, for these final days, is to make sure the body that did all that work actually arrives at the start line fully stocked, well hydrated, and running on food it already trusts.
